We’ve known for quite a while that making big changes in our health is primarily about behavior change and habit development. If we can make “better” decisions easier to make, then progress becomes more likely.

On the topic of habits, here are 15 “wins” my clients create over time to improve their health and fitness for life:

  1. They pick a simple training schedule and don’t negotiate it.
  2. They keep strength training as the backbone: at least 2–4 days per week of progressive resistance training.
  3. They walk every day—not “sometimes.”
  4. They eat enough protein every day. They don’t rely on vibes; they build meals around protein first.
  5. They treat sleep like a performance enhancer: consistent bedtime/wake time, dark room, phone away.
  6. They control the “food environment.” Their house is stocked with basics that make good decisions automatic.
  7. They plan meals like a grown-up. Not perfect meal prep—just a default breakfast/lunch/dinner rotation so decision fatigue doesn’t win.
  8. They train with intent, not ego: good form, full range of motion, consistent progression.
  9. They do cardio, but they don’t worship it.
  10. They track a few key metrics, then adjust: body weight trend, waist, gym performance, steps, sleep. Not 27 apps.
  11. They handle stress proactively: walks, sunlight, breathing, journaling, therapy, hobbies. They don’t white-knuckle life.
  12. They learn how to say no—to late nights, constant drinking, and random junk meals.
  13. They have a “minimum effective dose” plan for chaotic weeks. They maintain instead of quitting.
  14. They stop chasing novelty and master fundamentals. They don’t restart every Monday with a brand-new program. They repeat what works until it’s undeniable that it has stopped working.
  15. They focus on identity, not motivation. They don’t wait to “feel like it.” They act like the kind of person who trains, eats well, and recovers—because that’s who they are.
